How much protein per meal? The range research actually supports

The short version: aim for roughly 20โ€“40g of protein per meal โ€” about 0.25g per kilogram of your bodyweight โ€” spread across 3โ€“4 meals, ideally 3โ€“4 hours apart. That's the range the muscle-building research actually points to. The popular claim that "your body can only absorb 30g of protein at once" isn't quite that โ€” it's a real finding about muscle protein synthesis, stretched into a rule it was never meant to be.

Here's where that number comes from, what happens to the protein above it, and how to actually split a daily target across your day.

Where the "30g absorption limit" myth comes from

The 30g number isn't made up. It traces back to real dose-response research on muscle protein synthesis (MPS) โ€” the process your body uses to build new muscle tissue after a meal or a workout. Studies feeding people escalating doses of high-quality protein found the MPS response climbs with the dose, then flattens out. A 2018 review by Schoenfeld and Aragon in the Journal of the International Society of Sports Nutrition puts that plateau at roughly 20โ€“25g of high-quality protein for most young adults in a single sitting, tied to something called the leucine threshold โ€” the amount of the amino acid leucine needed to fully switch on the muscle-building signal.ยน

The gym-forum version of this fact drops two important words: "for muscle building." It turns a specific finding about one biological process into a blanket rule about digestion, which is a different thing entirely.

So does protein above ~30g per meal go to waste?

No. Your digestive system doesn't stop absorbing amino acids once you cross 25 or 30g โ€” that's not how digestion works, and no research says it does. What actually happens is more mundane: once the muscle-building signal has already maxed out for that meal, additional amino acids get used for other things your body genuinely needs โ€” general protein turnover, enzymes, immune function โ€” or get oxidized for energy, the same as extra carbs or fat would be.

The Schoenfeld and Aragon review is explicit that the picture also shifts with context: slower-digesting protein (a steak versus a whey shake) or protein eaten alongside fat and carbs โ€” which is most real meals โ€” extends the digestion window and changes how the dose gets used.ยน A 45g dinner isn't "wasted" the way a forum post implies; a chunk of it is still doing useful work, just not all of it toward that meal's muscle-building ceiling.

The one place this genuinely matters: if your entire goal for the day was to maximize muscle protein synthesis and you only had one shot at it, piling 80g into a single meal would be less efficient than the same 80g split into two 40g meals. For everyone else โ€” which is most people using a calorie tracker โ€” that's a rounding error next to just hitting your daily total.

How to actually split your daily target

The practical version of the research: roughly 0.4g of protein per kilogram of bodyweight per meal, across 3โ€“4 meals a day, lands you inside the 20โ€“40g sweet spot without any math gymnastics.

Worked example โ€” a 75kg (165lb) person with a 140g daily protein target

  • Breakfast: ~35g (Greek yogurt + eggs)
  • Lunch: ~35g (chicken, tofu, or fish with a side)
  • Dinner: ~35g (similar-sized protein portion)
  • Snack: ~35g (protein shake, cottage cheese, or a second smaller meal)

Four meals of ~35g each, roughly 3โ€“4 hours apart, covers the 140g total and keeps every meal inside the range where it's doing useful muscle-building work โ€” no meal too small to matter, none absurdly oversized either.

If you only eat 2โ€“3 times a day, you don't need to force a fourth meal just to satisfy this range. Two 70g meals still deliver plenty of protein per sitting to sit comfortably above the leucine threshold; you're just distributing it less evenly across the day, which matters far less than people assume.

Does this matter if you're not lifting?

Less than the fitness-forum version of this advice suggests. If your goal is a calorie deficit and steady fat loss rather than building muscle in the gym, your total daily protein intake matters a lot more than exactly how it's split across meals. The International Society of Sports Nutrition's position stand on protein and exercise puts the useful daily range at 1.4โ€“2.0g per kilogram of bodyweight for most people who train, with people in an aggressive calorie deficit benefiting from going higher โ€” up to roughly 2.3โ€“3.1g per kilogram of fat-free mass โ€” specifically to protect lean mass while cutting.ยฒ Hit that daily number, in whatever number of meals actually fits your day, and you've captured the vast majority of the benefit.

I'd rather someone hit 130g of protein across two meals they'll actually eat than obsess over a perfect 4-meal, 32.5g-each split and give up because it felt like a second job. The daily total is the lever that moves the needle; per-meal distribution is a smaller optimization on top, worth doing if it's easy, not worth stressing over if it isn't.
