How to track macros, step by step

The short version: macros just means protein, carbs, and fat โ the three things calories are made of. To track them: set a calorie target, pick a split (a common starting point is roughly 30% protein / 40% carbs / 30% fat), convert that into grams, and log what you eat close to it most days. You don't need a spreadsheet or a kitchen scale to do this reasonably well.
Here's how it actually works, with a real day worked out at the end.
What "macros" actually means
Every calorie you eat comes from one of three macronutrients: protein, carbohydrate, or fat. (Alcohol is technically a fourth, at 7 calories per gram, but nobody's "tracking their macros" for a glass of wine.) Protein and carbs each supply 4 calories per gram; fat supplies 9. That's the whole reason "macro tracking" exists as its own thing separate from calorie counting โ two meals can have the same calories and completely different protein, and your body responds differently to each.
Step 1: Set your daily calorie target first
Macros are a percentage of your total calories, so calories come first. If you don't already have a number, a rough starting point is your maintenance calories (what keeps your weight stable) minus 300โ500 for fat loss, or plus 200โ300 for muscle gain. Get this roughly right before worrying about the split โ a perfect macro breakdown of the wrong calorie total won't do much.
Step 2: Pick a macro split that fits your goal
Once you have a calorie number, the U.S. government's Dietary Guidelines put the healthy range for adults at roughly 10โ35% of calories from protein, 45โ65% from carbs, and 20โ35% from fat โ the Acceptable Macronutrient Distribution Range (AMDR).1 That's a wide range on purpose; there isn't one correct split, and it shifts with your goal:
- Losing fat while keeping muscle: lean toward the higher end of protein (30โ35%), moderate carbs, moderate fat.
- General health / maintenance: the classic 30/40/30 (protein/carbs/fat) split is a reasonable, easy-to-remember default.
- Endurance training: more carbs (50%+) to fuel long sessions, protein and fat filling the rest.
On protein specifically, research on physically active adults (the International Society of Sports Nutrition's position stand) points to about 1.4โ2.0g of protein per kg of bodyweight per day2 for building or maintaining muscle โ noticeably more than the bare minimum, but far short of the "1g per pound, no exceptions" rule you'll see repeated online without a source.
Step 3: Turn percentages into grams you can actually track
Percentages aren't useful day to day โ grams are. The math is simple once you know the calories-per-gram numbers from above:
- Multiply your calorie target by each macro's percentage. (2,000 calories ร 30% protein = 600 calories from protein.)
- Divide by that macro's calories-per-gram. (600 รท 4 = 150g of protein.)
- Repeat for carbs (4 cal/g) and fat (9 cal/g).
So on a 2,000-calorie day with a 30/40/30 split: 150g protein, 200g carbs, 67g fat. Write those three numbers down somewhere you'll actually see them โ that's your real target, not the percentages.
Step 4: Log it without it becoming a spreadsheet job
This is where most people quit. Manually looking up gram weights for every ingredient, typing them into an app, and re-doing the math is a part-time job โ and an abandoned macro tracker gets you nowhere. A few things that actually hold up:
- Packaged food: the label already gives you protein/carb/fat per serving. Free, exact, no lookup needed.
- Home-cooked meals: estimate with your hand (a palm of protein, a cupped hand of carbs, a thumb of fat) rather than weighing every ingredient separately.

Whatever method you use, the goal is the same: close enough, kept up daily, beats exact and abandoned by week two.
A day of macros, worked out
Target: 2,000 calories, 150g protein / 200g carbs / 67g fat.
- Breakfast: 3 eggs + 1 slice toast โ ~21g protein, 24g carbs, 16g fat.
- Lunch: grilled chicken breast (180g) + a cupped hand of rice + salad with olive oil โ ~48g protein, 55g carbs, 18g fat.
- Snack: Greek yogurt (170g) + a handful of berries โ ~17g protein, 18g carbs, 1g fat.
- Dinner: salmon (170g) + roasted potatoes + steamed vegetables โ ~40g protein, 45g carbs, 22g fat.
Running total: roughly 126g protein, 142g carbs, 57g fat โ under target on protein and carbs, so a snack (cottage cheese, a protein shake, a piece of fruit) closes the gap. That's a normal day of macro tracking: you land close, not exact, and you adjust the next meal or the next day.
The two mistakes that throw macros off
Forgetting the extras. Cooking oil, dressings, sauces, and butter are almost pure fat and add up fast without changing how a meal looks. A tablespoon of olive oil is 14g of fat on its own โ easy to eyeball a meal as "lean" and be wrong.
Chasing the exact number instead of the trend. Hitting 150g protein on the dot every single day isn't realistic, and it isn't necessary โ your body works off averages over days and weeks, not one meal. If you're within 10โ15g most days, the split is doing its job.
